Recovery is where the gains are made.
Training is the stimulus. Adaptation happens afterwards, while you are doing nothing in particular. For people who measure their results, that is the part with the most room left in it, and the least attention paid to it.
Written for anyone who measures their training carefully and would like the recovery side held to the same standard.
Almost all of the marketing sits on the last one percent. Almost all of the result sits in the other ninety.

01 · The problem
More data than ever, and no clearer picture.
A watch now reports readiness, strain and sleep quality every morning. Alongside it sits an industry of powders, garments, devices and protocols, most marketed with the language of elite sport and tested, if at all, on twelve trained men for four weeks.
The result is people optimising the last two per cent while the first eighty is still unaddressed. Not because they are lazy, but because nobody sells the first eighty per cent, so nobody talks about it.
Who is writing this
We chased the marginal gains too.
It is an easy trap for anyone who likes measuring things. The one percent improvements are interesting, they are also the last thing that matters, and they are where almost all of the marketing sits.
We are not doctors or sports scientists and we do not pretend to be. What we can do is separate what has been tested in people from what has been tested in a dish, say how large and how long the studies were, and tell you plainly where the evidence stops. Where something is genuinely unresolved, we say so rather than picking a side.

02 · Why it matters
Training breaks tissue down. Recovery builds it back higher.
A hard session is a controlled stress. The adaptation, stronger tissue, better aerobic machinery, improved coordination, happens in the hours and days afterwards, and it depends on sleep, on fuel, on fluid and on time. Remove any of those and the stress still happens but the adaptation does not, which is simply damage.
This is why load and recovery have to be read together. A training week that looks impressive on paper and is not being absorbed produces fatigue, stalled progress and eventually injury. The signal to watch is not how hard the sessions were, it is whether you are still adapting to them.
03 · What the evidence says
The unglamorous levers are the well-evidenced ones.
Established
Sleep, fuel and progressive load
Sleep is the strongest single recovery variable and the most consistently studied. Eating enough to support the training you are doing, and increasing load gradually rather than in jumps, are similarly well supported. None of it is proprietary.
Mixed
Recovery modalities
Cold exposure, compression, massage and similar have been studied with genuinely mixed results. Several reduce how sore you feel without clearly improving the adaptation, and cold immediately after resistance training may blunt some of it. Feeling better and recovering better are not the same measurement.
Early
Molecular hydrogen in sport
Studies have explored hydrogen-rich water around exercise, looking at markers of oxidative stress, blood lactate and perceived exertion. The trials are small and short, results are inconsistent, and effects on actual performance outcomes are not established. Worth understanding, not worth overstating.
This is an area of active research. Some of the studies referenced here are early, small, or conducted in laboratory or animal models rather than in people. Sports science in particular tends to run small, short trials in trained young men, and the findings do not always transfer to everyone else.
04 · The options
In the order a coach would actually work through them. The last one is the most marketed and the least proven, which is worth noticing.
Sleep and load management
Protecting sleep first, then building training up in steps small enough to absorb, with genuinely easy days that stay easy. Free, boring, and the largest available effect.
What it will not do: work if the training plan itself is wrong.
Fuelling and hydration
Eating enough for the work you are asking your body to do, and paying attention to fluid around sessions and in heat. Underfuelling is common among people who train seriously and is often mistaken for discipline.
What it will not do: replace individual guidance from a dietitian.
Recovery technology
Devices and protocols aimed at the recovery window, including hydrogen-rich water. A consultant can explain how any of it is proposed to work, and where the evidence currently stops, without you needing to try it first.
What it will not do: compensate for insufficient sleep or fuel.
05 · The limits
What none of this fixes.
Pain is not soreness. Sharp pain, pain that worsens during a session, swelling, or anything that changes how you move belongs with a physiotherapist or doctor rather than with a recovery protocol. Chest pain, unusual breathlessness or fainting during exercise needs urgent medical attention, not a rest week.
Persistent fatigue, stalled progress, disturbed sleep, frequent illness or, in women, a menstrual cycle that stops are signals worth taking to a doctor. They can indicate that intake is not matching output, which is a medical matter and not something to solve alone or with a device.

What is at stake
The training is not where the gain happens.
If you understand it
You fix the large inputs first, judge a supplement by whether it has been tested in people who train, and stop paying for the last one percent before you have earned it.
If you do not
More training piled onto insufficient recovery, spending on the one percent while the ninety is unattended, and plateaus that get blamed on the wrong thing.
